Cold Plunge for Weight Loss: Brown Fat and Calories

Can a cold plunge help you lose weight? What a brown fat study of winter swimmers, a 350% metabolic jump, and a 104-study review show, and what they don't.

“Burn fat while you sit still” is the pitch behind a lot of cold plunge marketing. It sounds like the easiest weight loss there is.

This article looks at what the research says about cold, brown fat, and body weight. It sits under our overview of cold plunge benefits. It is general information, not medical advice.

Short answer: cold water makes your body burn more energy while you are in it, and winter swimmers show signs of more heat-producing brown fat activity. A review of 104 studies says cold water seems to reduce or transform body fat and improve insulin sensitivity. None of it shows that a few minutes in a home tub makes you lose weight.

Your metabolism in cold water

The clearest number comes from a 2000 study in the European Journal of Applied Physiology. Young men sat head-out in water for an hour. At 14°C (57°F), their metabolic rate rose by 350%. At 20°C it rose by 93%.

That sounds like a lot. The catch is the hour. Cleveland Clinic says a home session “should never go longer than five minutes,” and the study doesn’t tell you what five minutes does.

I won’t quote a calorie figure, because none of the sources used here gives one for a home plunge.

The brown fat study

A 2021 study in Cell Reports Medicine compared 8 young men who swam in winter 2 to 3 times a week, mixing cold dips with sauna, with 8 matched men who didn’t. (One swimmer’s data was later excluded, leaving 7.)

In the cold, the swimmers showed “greater increases in cold-induced thermogenesis,” meaning they produced more heat. The authors propose winter swimming “as a potential strategy for increasing energy expenditure.”

Here’s what the headline won’t tell you. That is 7 or 8 men per group, all young, lean, and healthy. The study measured heat production, not weight. And the swimmers also used saunas, so the cold alone can’t be separated out. The authors themselves note “the low sample size provides a risk for type 1 and type 2 errors.”

What the 104-study review says

A 2022 review in the International Journal of Circumpolar Health surveyed 104 studies of cold water. Its summary: “CWI seems to reduce and/or transform body adipose tissue, as well as reduce insulin resistance and improve insulin sensitivity.”

It also warns that “clear conclusions from most studies were hampered by the fact that they were carried out in small groups, often of one gender.” It isn’t clear, the authors write, “whether winter swimmers as a group are naturally healthier.”

Claim Evidence How strong
Burns more energy while you are cold 350% rise in an hour at 14°C (2000) Strong for the lab protocol
Activates brown fat More cold-induced heat in 8 winter swimmers (2021) Small and indirect
Reduces body fat, improves insulin sensitivity Reviewed across 104 studies, mostly small (2022) Suggestive
Makes you lose weight at home No source here tests it Not shown

Who should check with a doctor first

Cleveland Clinic lists diabetes among the conditions to discuss with a doctor before plunging, along with heart disease, high blood pressure, pregnancy, peripheral neuropathy, poor circulation, venous stasis, and cold agglutinin disease. That matters here, because insulin and weight are often part of the same conversation.

Is it worth buying a tub for this?

My rule of thumb: if weight loss is the only reason on your list, spend the money elsewhere. A $6,990 Nordic Wave Viking Premier is a lot to pay for an effect no study has shown in home use.

If you want to try the habit anyway, a soft tub like the Cold Pod XL is $159.99.

Bottom line: cold makes you burn more energy while you are in it, and the brown fat research is interesting. It isn’t a weight-loss plan. Talk to your doctor about weight, and see the cold plunge benefits overview linked above for what the evidence does support.

Frequently Asked Questions

Does a cold plunge burn fat?

Cold raises how much energy your body burns while you are in it. A 2022 review says cold water seems to reduce or transform body fat, but none of the sources here show weight loss from home plunging.

What is brown fat?

Brown adipose tissue is fat that produces heat. A 2021 study found that experienced winter swimmers produced more heat in response to cold than matched non-swimmers.

How many calories does a cold plunge burn?

None of the sources used here gives a calorie figure for a home plunge. A 2000 study found metabolic rate rose 350% during an hour at 14°C, which is far longer than a safe home session.
